Running in air pollution: Almaty smog and when to train outdoors or at home

Running in air pollution is a real question in Almaty, where winter smog is a familiar sight — and similar smog happens in many cities around the world. Here is how to read the air quality index, when it’s okay to run outside and how to stay in shape if you have to train at home.
Almaty’s smog is a combination of geography and winter: the city lies in a basin at the foot of the mountains, air stagnates there, and in the cold season stove heating adds to emissions from traffic and power plants. According to IQAir, on certain days Almaty has ranked among the ten most polluted cities in the world (IQAir). Other cities face similar winter problems, so the tips below on running in air pollution are useful well beyond Almaty.
Can you run with bad air quality?
Sometimes you can, if the air quality index is moderate and you’re healthy. When pollution is high, it’s better to move your run indoors or replace it with a calm walk in a cleaner place.
The EPA advises checking the air quality index before exercising, and says older and sensitive people should avoid long, intense exercise when air quality is moderate or worse (EPA). In addition:
- Run away from busy roads — exhaust concentrations are higher near traffic.
- On bad days, shorten the duration, not just the pace.
- If your throat gets scratchy or breathing feels hard during a run, stop and walk home.
Does air quality affect running, and is running at an air quality of 150 okay?
Go by the AQI scale: 0–50 is good, 51–100 is moderate, 101–150 is unhealthy for sensitive groups, and above 150 is unhealthy for everyone. The green and yellow zones are the most comfortable for outdoor training.
The American Lung Association also advises checking the air quality forecast and moving exercise indoors when values are high (American Lung Association). Remember that during smog season indoor air can also be dirtier than it seems: a study in Almaty found high levels of fine particles in apartments during the cold season (PLOS One), so an air purifier can help.
How do you train at home on smog days?
- Short bodyweight strength circuits: squats, lunges, push-ups, planks.
- Jump rope, a step or an exercise bike — cardio without going outside; ideas in our article Micro-workouts throughout the day.
- When the air clears, return to running gradually — a plan for getting started is in our article Running for beginners.
To support energy and recovery during the winter season, there’s X39 — according to the company, it supports the natural production of the GHK-Cu peptide. And Y-Age Glutathione, according to the company, is designed to support overall wellbeing and skin. According to the company, neither patch penetrates the skin.
